Program intention

Increase muscle size and maximal strength, develop explosive power and grip, improve strongman event performance, and maintain aerobic conditioning without excessive interference.

About this program

Science-based 16-week concurrent program focused on building size, maximal strength, explosive power, and work capacity through strongman-style training. Heavy emphasis on carries (farmer, sandbag, Zercher, suitcase), odd-object lifting, Zercher variations, sandbag cleans, throws, and shouldering. Weekly structure includes two dedicated metcon days, one pure sprint day, one pure LISS day, and one full rest day. Periodized in 4-week blocks with progressive overload and scheduled deloads. Designed for a typical gym with sandbags, dumbbells/kettlebells, barbell, power rack, and sled access.

Suggested fitness level

intermediate

Intermediate lifter with solid barbell technique. Warm up thoroughly. Explosive movements (throws, cleans, jumps) come first. Heavy strength work next. Metcons are strongman-flavored and should be performed with intent but not to total failure every session. Keep LISS truly easy (Zone 2, conversational). Sprint day is pure quality - full recovery between efforts. Deload weeks (4, 8, 12, 16) reduce volume ~40% while maintaining intensity on key lifts. Prioritize sleep, protein (1.6–2.2 g/kg), and progressive overload on carries and main lifts. Separate hard conditioning from heavy lower-body strength by at least 6–24 hours when possible to minimize interference.
