About this program
A complete 30-week (208-day) beginner marathon training plan designed for someone with zero running experience. Goal is safe completion of a marathon, not speed. Uses three runs per week (intervals, tempo, long run), strength sessions, and recovery work. Progressive run/walk → continuous running → marathon-specific endurance with built-in deloads. All intensities guided by RPE (Rate of Perceived Exertion). Never run two days in a row. Substitute bike or rower if needed.
Suggested fitness level
beginner
True beginner / return-from-injury friendly. Use RPE scale (1–10) for all runs. Keep easy days truly easy (RPE 3–4). Pain (sharp/localized) = stop. Muscle fatigue is acceptable; joint pain is not. Never increase long-run distance by more than 1–2 miles at a time. Deload every 4th week in later phases. Prioritize sleep, calories, and recovery. Replace any run with bike/rower at similar duration if soreness appears. Strength work is supportive - keep it moderate.
